How Much Protein Do You Actually Need?

Protein advice ranges from “you get plenty already” to “eat your bodyweight in chicken.” The useful answer sits in a fairly narrow band — and it depends on what you are training for.

Why protein gets so much attention

Every tissue you repair after training — muscle fiber, tendon, even the enzymes that run your metabolism — is built from amino acids, and protein is the only place you get them. Unlike carbohydrate and fat, your body has no dedicated storage tank for protein. If today's intake is short, your body borrows from muscle tissue to cover essential jobs. That is why protein is the one macronutrient worth tracking closely even if you track nothing else.

Protein is also the most satiating macronutrient per calorie, which is why higher-protein diets tend to make fat loss feel less miserable: you simply stay full longer on the same energy budget.

The numbers, in grams per kilogram

Official minimums are set to prevent deficiency, not to support training. The commonly cited baseline of 0.8 grams per kilogram of body weight per day keeps a sedentary adult out of trouble, but research on active people consistently points higher:

  • General health, lightly active: around 1.0–1.2 g/kg per day.
  • Regular training, building or keeping muscle: roughly 1.6–2.2 g/kg. Most studies find benefits flatten out near the top of this range.
  • Dieting in a calorie deficit: stay at the higher end, about 1.8–2.4 g/kg, because protein's main job during fat loss is protecting the muscle you already have.

For a 75 kg person who lifts a few times a week, that lands around 120–165 grams per day. If you think in pounds, a workable shortcut is 0.7–1.0 grams per pound of body weight.

Spreading it across the day matters (a little)

Muscle protein synthesis — the process that repairs and grows tissue — switches on for a few hours after a protein-containing meal, then fades. Evidence suggests you get a slightly better response from three to five feedings of 25–40 grams each than from cramming most of your intake into one giant dinner.

Don't over-engineer this. Total daily intake is the main driver; distribution is a refinement. A practical pattern: a solid protein anchor at breakfast, lunch, and dinner, plus one snack that carries 20+ grams. The old worry that your body “can only absorb 30 grams at once” is a myth — larger doses are absorbed fine, they just don't add much extra stimulus. What the numbers look like as food

Grams of protein hide inside very different portion sizes, which is where most people's mental math goes wrong. Some anchors:

  • Chicken breast, cooked, palm-sized (120 g): about 35 g protein
  • Two large eggs: about 12 g
  • Greek yogurt, one cup: 15–20 g
  • Canned tuna, one tin: about 25 g
  • Firm tofu, half a block (150 g): about 15 g
  • Cooked lentils, one cup: about 18 g
  • Whey or plant protein scoop: 20–25 g

Common mistakes that quietly stall progress

The first is counting protein optimistically: assuming the stir-fry had 40 grams when it had 22. Weighing or logging food for even two weeks recalibrates your eyeballs permanently. The second is skipping protein at breakfast, which turns the day into a game of catch-up. The third is treating supplements as mandatory — powder is convenient, not magic; it counts exactly the same as food. The fourth is chasing extreme intakes: beyond roughly 2.2 g/kg there is no meaningful extra muscle benefit for most people, just more expensive groceries.

Does timing around workouts matter?

The “anabolic window” — the idea that protein must be slammed within 30 minutes of the last rep or the workout is wasted — has been softened considerably by newer evidence. The window is real but wide: research suggests that as long as you eat a protein-containing meal within a few hours on either side of training, the muscle-building response is essentially the same. If you trained fasted first thing in the morning, eating reasonably soon afterward makes more sense; if you had a protein-rich lunch two hours before an evening session, there is no emergency.

One timing detail with modest evidence behind it: a serving of slow-digesting protein before bed — cottage cheese and casein are the usual examples — appears to support overnight muscle protein synthesis, which is convenient if you struggle to fit your daily total into three meals. Again, this is a refinement on top of total intake, not a substitute for it. Get the daily grams right first; let timing be the last five percent you optimize.

Pick a target between 1.6 and 2.2 g/kg if you train, hit it most days, and spread it over three or four meals. That single habit covers the large majority of what nutrition science can do for your recovery and body composition.
