The Simple Math of a Calorie Deficit

Start with TDEE: what you burn in a day
Total daily energy expenditure (TDEE) is everything your body spends in 24 hours. It has four parts: your basal metabolic rate (the energy cost of simply being alive — usually 60–70% of the total), the thermic effect of digesting food (about 10%), formal exercise, and all the non-exercise movement of daily life — walking, fidgeting, carrying groceries. That last category varies enormously between people and explains why two friends of the same size can eat the same and drift apart on the scale.
You can estimate TDEE with a formula — multiplying body weight in kilograms by roughly 30–35 for a moderately active person gets you in the neighborhood — but every calculator output is a starting guess, not a verdict. The real number reveals itself when you compare your intake to what the scale does over two to three weeks.
The deficit: eat less than you burn, on purpose
A calorie deficit simply means your intake sits below your TDEE, forcing your body to pull the difference from stored energy — mostly body fat. The classic recommendation of a 500-calorie daily deficit exists because it is large enough to produce visible progress (roughly half a kilogram, or one pound, per week at the start) yet small enough that you can still eat satisfying meals, train properly, and recover.
Bigger deficits work faster but cost more: hunger climbs, gym performance drops, and a larger share of the weight lost tends to come from muscle rather than fat. A sensible band for most people is 300–600 calories a day, taking the smaller end if you are already lean.
Where the 3,500-calorie rule comes from — and why it bends
A pound of body fat stores roughly 3,500 calories, so the old rule says a 500-calorie daily deficit yields a pound a week. As a first-month approximation it is genuinely useful. As a long-range forecast it fails, for two reasons. First, you never lose pure fat — some water and a little lean tissue come along, and water in particular makes early losses look dramatic and later ones look stalled. Second, the rule assumes your expenditure stays fixed while you shrink. It doesn't.
Adaptive slowdown: the moving target
As you lose weight, three things shrink your TDEE. A lighter body costs fewer calories to run and to move. Digesting less food burns less. And your body quietly economizes — research consistently shows non-exercise movement drops during dieting, often without you noticing; you sit more, fidget less, take the elevator. Together these can trim a few hundred calories off daily expenditure over a long diet.
The practical consequence: the same intake that produced steady loss in month one may only maintain your weight by month four. That is not a broken metabolism — it is the math updating. The fix is equally arithmetic: recalculate against your new weight, tighten intake slightly or add daily movement, or take a one- or two-week break at maintenance and then resume.
Making the math work in real life
The equation only helps if the intake side is honest, and intake is where almost everyone miscounts — cooking oil, sauces, weekend drinks, and “just a bite” can bury a 500-calorie deficit without leaving a memory. Protecting muscle while the scale drops
A deficit tells your body to burn stored energy; it does not specify which store. Left to its own devices, the body will happily burn some muscle along with the fat — unless you give it two reasons not to. The first is resistance training: lifting while dieting is the single strongest signal that existing muscle is still needed. Two or three full-body sessions a week is enough to send it. The second is protein: intakes around 1.8–2.4 grams per kilogram of body weight per day consistently shift the composition of weight lost toward fat and away from lean tissue.
This is also the strongest argument against crash deficits. At a 1,000-plus calorie daily shortfall, training quality collapses, protein appetite falls, and the lean-tissue share of losses climbs — so the scale moves fast while the mirror improves slowly. A moderate deficit with heavy-enough training and adequate protein is slower on paper and better in every measurement that matters, including the odds you keep the result a year later.
